Week 5 · the decision point

Run a flat 5 km time trial, fully rested. This is the number that tells us whether sub-50 is real.

24:00 or faster — sub-50 is live. Hold the plan and back yourself.

24:00 – 25:30 — target 51:00. Very close, and a big PB either way.

26:00 or slower — reset to 52–54 minutes. Still a 12-minute PB. Chasing 5:00/km off this number is how you blow up at 7 km and hate the last 3.

Strength A

Wednesdays · 3 rounds · from week 1

The calf raises matter most. Weak calves are behind more running injuries than anything else on this list — do them slowly, three seconds down.

Strength B

Saturdays · 3 rounds · from week 4

Plyometrics build the springiness that makes 5:00/km feel cheaper. Land quietly — noise means you're absorbing force instead of returning it. Skip these entirely if anything is sore.

Daily yoga

Three short slots · roughly 10 minutes across the day

Morning

2 minutes · before coffee

Wakes the spine and calves up before they take load. Keep knees soft in the fold — you're not chasing your toes.

Desk break

3 minutes · mid-afternoon

Sitting all day shortens your hip flexors, and short hip flexors are what stop you opening your stride at 5:00/km. The low lunge is the one to protect if you only do one.

Evening

5 minutes · after dinner or post-run

Legs up the wall on Tuesday and Sunday nights especially. Breathe out longer than you breathe in and it doubles as a way to get to sleep.

One rule: never hold a deep static stretch right before running — it briefly reduces power output, which is the opposite of what you want on interval day. Before a run, move: leg swings, walking lunges, high knees. Save these holds for after, or for hours when you're not training.
